"Start small" is easy to say and hard to apply. What does small actually look like for a man in his 40s, 50s or 60s with a job, a family and a body that has opinions?

Here is a working definition, followed by a list you can steal from.

What is a micro-action?

A micro-action is a deliberately tiny action that you can complete in about five minutes or less, on any day, however you feel. It is not a mini version of your dream routine. It's a promise you can almost always keep.

A good micro-action passes three tests:

  • It takes under five minutes. Ideally under two.
  • It needs no preparation. No kit, no travel, no planning session.
  • You could do it on your worst day. Tired, stressed, away from home or half ill, it still happens.

Micro-actions vs micro-habits

You'll see both terms. A micro-habit is a tiny action you repeat until it becomes automatic. A micro-action is the single rep: the thing you do today. I start with the action and ignore whether it has become a habit yet. Doing it once and keeping your word is the whole job. If it turns into a habit later, that's a bonus.

12 micro-actions to try

Movement

  1. Ten press-ups, or ten wall press-ups if floor work isn't comfortable yet.
  2. A ten-minute walk after your evening meal.
  3. Five slow bodyweight squats while the kettle boils.
  4. Two minutes of gentle hip and shoulder mobility before bed.

Food and drink

  1. A glass of water before your first coffee.
  2. Add a portion of vegetables to one meal.
  3. Put a protein source on the plate first, then build the meal around it.

Sleep and recovery

  1. Screens down fifteen minutes before bed.
  2. Lay out tomorrow's clothes or kit tonight.
  3. Three slow breaths before you get out of bed.

Mindset

  1. Write one sentence about what went well today.
  2. Do the one task you've been avoiding for two minutes, then you're allowed to stop.

How to choose one

Pick the one that feels almost too easy and attach it to something you already do. "After I brush my teeth, I do ten press-ups" works far better than "I'll exercise more". The existing habit acts as the trigger, so you don't have to remember. I go through how to choose and use these in habit triggers: how to attach micro-actions to your daily routine.

Why tiny works

When an action is that small, the decision to do it takes almost no willpower. You complete it, you've kept your word, and that small win makes the next one easier. Over a week you've built something more valuable than a perfect routine: proof that when you say you'll do something, you do it.

That's the idea behind my 7-Day Micro-Action Challenge. You don't need a big plan. You need seven small wins in a row.
